 &lt;p class="MsoNormal"&gt;&lt;span class="Apple-style-span" &gt;Welcome to Ripple Effect Season 10!!! Many of you may just know me as the head coach, but I wanted to share with you the history behind my passion for dragon boating and my Ripple story.&lt;/span&gt;&lt;/p&gt;  &lt;p class="MsoNormal"&gt;&lt;span class="Apple-style-span" &gt;I first started paddling in high school in 2000. I was drawn to the competitiveness and the goal of being number one (and we were!). After I graduated high school, I took a break from paddling to focus on school and returned in 2005, when my friends asked me to come out to Ripple practice. I was excited because Ripple was coached by Bob Leung, who was my high school coach. Paddling again brought back my competitive drive to practice hard and race harder, because I remembered that I had to turn it on in the final race of the day. After coming out to a few more Ripple practices, I learned that it was not all about my individual competitiveness, but that of the team. Everyone wanted to race hard and have fun at the same time. It became less about winning races and more about paddling with friends. After my first season, I was drawn back in for another, and another, and now 2011 marks my 7&lt;sup&gt;th&lt;/sup&gt; season with Ripple.&lt;/span&gt;&lt;/p&gt;  &lt;p class="MsoNormal"&gt;&lt;span class="Apple-style-span" &gt;My hope for this season is to expand on the foundation that made Ripple what it is today: A group of friends who enjoy each other's company and the sport of dragon boating. A team does not define people-- people define a team-- and that's what makes Ripple so great. We are all in this together, so push yourselves, because our best support system is Ripple love and there is plenty of that to go around. This season I am looking forward to our new stroke, the continued growth of our Fast and Furious crews, and the introduction of our new boat, Ripple X. Last year we experienced an amazing growth spurt, which enabled us to race through 2010 with three crews and explore the more competitive side of Ripple’s identity. After we settled into our new skin (post growing pains &lt;/span&gt;&lt;span style="font-size: 11.0pt;mso-bidi-font-family:Wingdings;mso-ascii-font-family: Calibri;mso-hansi-font-family:Calibri;mso-char-type:symbol;mso-symbol-font-family:Wingdings;font-size:12.0pt;"&gt;&lt;span style="mso-char-type:symbol;mso-symbol-font-family:Wingdings;"&gt;J&lt;/span&gt;&lt;/span&gt;&lt;span style="font-size:11.0pt;mso-bidi-font-family:Calibri;font-size:12.0pt;"&gt;) and the dust of last season settled, we realized how truly multifaceted Ripple is and that it doesn’t just welcome you through the door for who you are now, but also opens the doorway to what you want to become – and so inspired the creation of Ripple X.&lt;/span&gt;&lt;/p&gt;  &lt;p class="MsoNormal"&gt;&lt;b&gt;&lt;span style="font-size:11.0pt;mso-bidi-font-family:Calibri;font-size:12.0pt;"&gt;&lt;span class="Apple-style-span"  style="color:#FF6600;"&gt;Ripple X is a brand spanking new crew geared towards paddlers&lt;/span&gt;&lt;/span&gt;&lt;/b&gt;&lt;span style="font-size:11.0pt;mso-bidi-font-family:Calibri;font-size:12.0pt;"&gt; that embody the LGR (Let’s Get Ripped) mentality and want to take their performance to the athletic level. X paddlers seek opportunities to push their limits through a rigorous and comprehensive training program that involves both on and off the water conditioning. X paddlers are committed to each other, the team and the sport – and in that order.&lt;/span&gt;&lt;/p&gt;  &lt;p class="MsoNormal"&gt;&lt;b&gt;&lt;span style="font-size:11.0pt;mso-bidi-font-family:Calibri;font-size:12.0pt;"&gt;&lt;span class="Apple-style-span"  style="color:#FF6600;"&gt;The road to becoming an athlete is not an easy one&lt;/span&gt;&lt;/span&gt;&lt;/b&gt;&lt;span style="font-size: 11.0pt;mso-bidi-font-family:Calibri;font-size:12.0pt;"&gt;, but in the company of Ripples it’s sure to be a fun one &lt;/span&gt;&lt;span style="font-size:11.0pt; mso-bidi-font-family:Wingdings;mso-ascii-font-family:Calibri; mso-hansi-font-family:Calibri;mso-char-type:symbol;mso-symbol-font-family:Wingdings;font-size:12.0pt;"&gt;&lt;span style="mso-char-type:symbol;mso-symbol-font-family:Wingdings;"&gt;J&lt;/span&gt;&lt;/span&gt;&lt;span style="font-size:11.0pt;mso-bidi-font-family:Calibri;font-size:12.0pt;"&gt;. Ripple X’s training schedule will involve a minimum of two practices and two cross training sessions (LGR track workout and one on your own) per week. Ripple X’s criteria is not designed to weed out anyone because we believe anyone can make it on this team, although the process may be longer for others. These criteria simply identify that you meet a basic fitness level that insures that the coaches can carry out the necessary training regimen for an aspiring athletic crew and let the process build the team up from there. Detailed below is a circuit workout designed to hit the muscles that would have been conditioned today if practice wasn't canceled. Remember, something is always better than nothing and if for some reason you miss practice or want to supplement water training, just take 30-45 minutes to run through these exercises (make sure to leave an additional 5-10 minutes to do some warmup/cool down cardio). &lt;/span&gt;&lt;/span&gt;&lt;div&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;&lt;span class="Apple-style-span"  style="font-size:small;"&gt;&lt;br /&gt;&lt;/span&gt;&lt;/span&gt;&lt;/div&gt;&lt;div&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;&lt;span class="Apple-style-span"  style="font-size:small;"&gt;For those of you that are unfamiliar with circuit training, the workout involves a series of exercises (in this case 6). Perform a set of each exercise back to back with 30-45 second rests in between to complete one circuit. Your first question may be, why is it called the 3x30 (triple 30) Challenge?&lt;/span&gt;&lt;div&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;&lt;br /&gt;&lt;/span&gt;&lt;/div&gt;&lt;div&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;The program entails you to do 30 repetitions for each of your three major muscle categories everyday for 30 days and coincidentally, this should take no more than 30 minutes each day. To top off the theme, it also requires 30 minutes of cardio exercise, you guessed it, 3 times a week (your practices count as one 30 minute session, so if you come to all three you're set).&lt;/span&gt;&lt;/div&gt;&lt;div&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;&lt;br /&gt;&lt;/span&gt;&lt;/div&gt;&lt;div&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;What is considered a repetition? A single movement of the exercise, such as one push-up, or one sit-up or one lunge, for example, is considered one repetition&lt;/span&gt;&lt;/div&gt;&lt;div&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;&lt;br /&gt;&lt;/span&gt;&lt;/div&gt;&lt;div&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;What are the three major muscle categories? &lt;/span&gt;&lt;/div&gt;&lt;div&gt;&lt;ol&gt;&lt;li&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;Upper body: ex. back, chest, shoulders, arms&lt;/span&gt;&lt;/li&gt;&lt;li&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;Core: ex. abs, lower back&lt;/span&gt;&lt;/li&gt;&lt;li&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;Lower body: ex. glutes (your bootay), thighs, calves&lt;/span&gt;&lt;/li&gt;&lt;/ol&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;Examples of 3x30 workouts:&lt;/span&gt;&lt;/div&gt;&lt;div&gt;&lt;ol&gt;&lt;li&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;10 push-ups + 10 tricep dips + 10 pull-ups&lt;/span&gt;&lt;/li&gt;&lt;li&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;10 roman twists + 10 crunches + 10 leg lifts&lt;/span&gt;&lt;/li&gt;&lt;li&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;10 lunges + 10 squats + 10 clams&lt;/span&gt;&lt;/li&gt;&lt;li&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;30 minutes of jump roping&lt;/span&gt;&lt;/li&gt;&lt;/ol&gt;&lt;/div&gt;&lt;div&gt;&lt;ol&gt;&lt;li&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;30 bicep curls&lt;/span&gt;&lt;/li&gt;&lt;li&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;20 supermans + 1 min. plank&lt;/span&gt;&lt;/li&gt;&lt;li&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;10 side steps with band + 10 jump squats + 10 calf raises&lt;/span&gt;&lt;/li&gt;&lt;li&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;30 minutes rowing machine&lt;/span&gt;&lt;/li&gt;&lt;/ol&gt;&lt;div&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;Things to keep in mind: &lt;/span&gt;&lt;/div&gt;&lt;div&gt;&lt;ol&gt;&lt;li&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;Basic exercises like lunges and push-ups are great because they don't require any equipment, so being too tired to go to the gym or not having a gym membership is not an excuse :). &lt;/span&gt;&lt;/li&gt;&lt;li&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;Basic exercises like these that engage multiple muscle groups at once and leverage your own body weight are ideal for paddlers at our athletic level because the human body naturally moves using multiple muscle groups at once and need to learn to support it's own weight properly before moving on to targeted weight training.&lt;/span&gt;&lt;/li&gt;&lt;li&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;Avoid boredom with basic exercises by spicing it up! For example, instead of doing lunges in one place, try to do them up and down your hallway or up a flight of stairs or jump up when you switch legs. If you have questions about variations of these exercises, stay tuned and/or ask your coaches!&lt;/span&gt;&lt;/li&gt;&lt;li&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;Try not to do the same exact exercise two days in a row. Give yourself a rest day.&lt;/span&gt;&lt;/li&gt;&lt;li&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;Mix up your routine even further by doing circuit workouts. Such as the following:&lt;/span&gt;&lt;/li&gt;&lt;/ol&gt;&lt;span class="Apple-style-span"  style="font-family:arial, serif;"&gt;&lt;ul&gt;&lt;li&gt;Do 10 pushups&lt;/li&gt;&lt;li&gt;Do 10 crunches&lt;/li&gt;&lt;li&gt;Do 10 lunges&lt;/li&gt;&lt;li&gt;Do each set of 10 back to back without rest to complete one round, which equals one circuit. Repeat circuit three times with a minute rest in between each circuit.&lt;/li&gt;&lt;/ul&gt; Track your days! You'll be amazed what you can accomplish in just a month and please always ask if you have any questions!! GLORIOUS. here's what they recommend!&lt;/p&gt;&lt;p&gt;&lt;br /&gt;&lt;strong&gt;Sports drink recipe from “Nancy Clark’s Sports Nutrition Guidebook”&lt;/strong&gt;&lt;/p&gt;&lt;p&gt;1/4 cup sugar&lt;/p&gt;&lt;p&gt;1/4 teaspoon salt&lt;/p&gt;&lt;p&gt;1/4 cup orange juice&lt;/p&gt;&lt;p&gt;1/4 cup hot water&lt;/p&gt;&lt;p&gt;2 tablespoons lemon juice&lt;/p&gt;&lt;p&gt;3 1/2 cups cold water&lt;/p&gt;&lt;p&gt;&lt;br /&gt;In a quart pitcher, dissolve the sugar and salt in the hot water. Add the remaining ingredients and the cold water. &lt;/span&gt;Up for a new challenge?&lt;span style=""&gt;  &lt;/span&gt;Well here it is:&lt;br /&gt;&lt;/span&gt;&lt;/p&gt;&lt;p class="MsoNormal"&gt;&lt;span style=";font-family:Arial;font-size:10;"  &gt;&lt;br /&gt;&lt;/span&gt;&lt;/p&gt;&lt;p class="MsoNormal"&gt;&lt;span style=";font-family:Arial;font-size:10;"  &gt;&lt;br /&gt;                                                            &lt;/span&gt;&lt;/p&gt;&lt;div style="text-align: center;"&gt;&lt;span style=";font-family:Arial;font-size:10;"  &gt;&lt;span style="font-weight: bold;"&gt;100 push-ups and 200 sit-ups&lt;/span&gt;&lt;/span&gt;&lt;/div&gt;&lt;p class="MsoNormal"&gt;&lt;span style=";font-family:Arial;font-size:10;"  &gt;What am I talking about, you ask?  Check it out here:&lt;/span&gt;&lt;/p&gt;&lt;p class="MsoNormal"&gt;&lt;span style=";font-family:Arial;font-size:10;"  &gt;&lt;a href="http://hundredpushups.com/"&gt;100 Push-ups&lt;/a&gt;&lt;/span&gt;&lt;/p&gt;&lt;p class="MsoNormal"&gt;&lt;span style=";font-family:Arial;font-size:10;"  &gt;&lt;a href="http://www.twohundredsitups.com/"&gt;200 Sit-ups&lt;/a&gt;&lt;/span&gt;&lt;/p&gt;&lt;p class="MsoNormal"&gt;&lt;span style=";font-family:Arial;font-size:10;"  &gt;This is an open challenge to everyone, but totally optional.  It only takes about 20 minutes, three times a week, for six weeks.  For those who are interested, we will start week 1 on &lt;span style="font-weight: bold;"&gt;Monday, May 18th&lt;/span&gt;.  Initial tests should be done a couple of days before.  At the end of week 6 we will do one last max out test to see who made the biggest improvement from week 1.  The ripple officers will gather up some prizes for the male and female who make the biggest improvements.  I think this is a great opportunity to do something as a team and have fun, with a little competition. I'll share what little knowledge I have and have read about the subject.  Please don't let the fact that my appearance is less than... fit deter you from reading what I have to say.&lt;br /&gt;&lt;br /&gt;There are folks on the team who can hopefully back this up, but I was told that goals should always be specific, realistic and challenging.  Goals like "to lose weight" or "to be a better paddler" won't help you achieve much.  But goals like "to lose 15 pounds by May 31" or "to run the Bay to Breakers in under 50 minutes" are better.  Both are specific in terms of what to achieve, and a timeline.&lt;br /&gt;&lt;br /&gt;Being specific also means choosing a goal that's measurable.  "To become stronger" leaves a lot of room for interpretation.  "To do 15 pull ups" leaves no room for that.&lt;br /&gt;&lt;br /&gt;In terms of being realistic, this means setting a goal that is actually attainable.  Setting a goal to bench press 1,000 pounds isn't practical (unless you're Sharkie).  Take your resources into account - time, support and so on.&lt;br /&gt;&lt;br /&gt;And goals should be challenging.  If you can run Lake Merced in 45 minutes, setting a goal of 44 minutes by May isn't exactly a stretch.  Pick a goal that will stretch your limits.  This is part of making it realistic - you don't want something that won't challenge you, but neither do you want one that will frustrate you.&lt;br /&gt;&lt;br /&gt;That's it for now.  For the record, since my last update on Jan. 20, I managed at least 45 minutes of exercise every day but Friday. I'll just include the most recent workouts:&lt;br /&gt;&lt;br /&gt;1/17: 60 minutes of cardio, medium/high intensity&lt;br /&gt;1/18: 60 minutes of cardio, medium intensity&lt;br /&gt;1/19: 90 minutes of cardio, medium intensity&lt;br /&gt;1/20: 45 minutes of cardio followed by light leg workout (leg press, extensions)&lt;br /&gt;&lt;br /&gt;I'll do the full weight circuit tomorrow, legs plus upper body.&lt;br /&gt;&lt;br /&gt;Keep in mind that my focus is more the cardio side.  Helps keep the asthma in check.  But don't forget that paddling starts in a short 2 months.  Now is a good time to start working on the fitness base. As much as I know that "true" cardio, or running/biking outside are better, it's just too dang cold to go out.
